Strong legs keep you independent — this 20-minute lower-body session trains quads, glutes, hamstrings, and calves at home with just one pair of dumbbells and a sturdy chair or low step. No jumping, no gym.
Warm up for 2 minutes with marching in place (60 seconds), easy bodyweight squats to a chair (8 reps), and alternating step-backs (4 each side). Hold the chair for balance any time you need it. Then complete 3 rounds, resting 45–60 seconds between rounds:
Dumbbell Goblet Squat — 10 reps. Hold one dumbbell at your chest, sit back and down with your chest tall, and drive through your heels.
Supported Reverse Lunge — 8 each side. Fingertips on the chair; step back, lower straight down, and push through the front leg.
Dumbbell Deadlift — 10 reps. Hinge from the hips with the weights sliding down your thighs and your back flat; squeeze your glutes to stand.
Step-Up — 8 each side. Use a low, sturdy step; whole foot on top, stand tall, and lower slowly.
Calf Raise — 12 reps. Rise up tall, pause one second at the top, and lower slowly.
That’s a complete leg day in 20 minutes — knee-friendly, balance-friendly, and built for busy adults over 40. Save it for your next session, and follow Goals B4 Excuses for a new workout every Monday, Wednesday, and Friday. No gym required. No excuses accepted.
