The 20-Minute Joint-Friendly Cardio Workout (No Jumping, No Equipment)

20-minute joint-friendly cardio workout for adults over 40 — no jumping, no equipment

Get your heart working in 20 minutes — no jumping, no equipment, no floor work. This beginner-friendly, joint-friendly cardio circuit is built for busy adults over 40, at home, with a sturdy chair nearby for balance if you want it.

Warm up for 2 minutes with an easy march (60 seconds) and step-touch with arm swings (60 seconds). Then complete 3 rounds — work 40 seconds per move, march 20 seconds to transition, and rest 1 minute between rounds:

  • March + Reach — 40 seconds. March tall and reach overhead, alternating sides.
  • Step-Touch + Row Pull — 40 seconds. Step side to side while pulling both elbows back like a row.
  • Standing Knee Lift — 40 seconds. Lift one knee to comfort, alternating slow and tall; hold the chair if you need it.
  • Heel Dig + Press — 40 seconds. Dig one heel forward while pressing both hands out, alternating sides.
  • Side Step + Cross Punch — 40 seconds. Step wide and punch across your body, alternating sides.

Cool down for 2 minutes with a slow march and deep breaths (in for 4, out for 4). Use the talk test throughout: breathing hard is the goal, but you should still be able to get a few words out. Stop for sharp pain — this is general education, not medical advice. That’s a complete cardio day in 20 minutes — save it for your next session, and follow Goals B4 Excuses for a new workout every Monday, Wednesday, and Friday. No gym required. No excuses accepted.
